These forearm stretches are for two groups of people who end up with the same sore, tight arms for very different reasons: UK desk workers who type and mouse all day, and lifters whose grip gives out before the muscle they were trying to train does. Context: who these wrist and forearm stretches are for
Typing, scrolling and gripping all ask the same small muscles to hold a low-level contraction for hours at a time. The NHS uses the term repetitive strain injury for pain caused by repeated movement of a body part such as the shoulder, elbow, forearm, wrist or hand, and its self-care advice is to stay active rather than shut down, limiting how much you do at first and building back up (NHS, repetitive strain injury). The same page is blunt about the opposite mistake: do not rest the affected area for more than a few days, because resting for too long leaves it weaker and less flexible.
Lifters arrive at the same place from the other direction. Deadlifts, rows, carries and pull-ups load the flexors hard and give the extensors almost nothing, and a front rack or an overhead press demands wrist extension that most people have not trained. If your forearms are pumped and your wrists ache after a session, that is a loading pattern, not a mystery.
This guide is a self-care routine for ordinary stiffness and strain. It is not a rehab programme for an acute injury, a fracture or a diagnosed condition. If your symptoms are not going away, or they are getting worse, the NHS advice is to see a GP.
The two muscle groups every forearm stretch has to reach
Most articles on this topic show one stretch with the palm up and one with the palm down and leave it there. It helps to know why those two positions exist.
The flexor group runs down the palm side of your forearm from the inside of the elbow. It closes your fingers and bends your wrist forward, so it does almost all the work in a grip. To lengthen it, you straighten the elbow, turn the palm up and draw the fingers back.
The extensor group runs down the back of the forearm from the outside of the elbow. It straightens the fingers and cocks the wrist back, and it works constantly to hold your hand steady over a keyboard or a mouse even though it is barely moving. To lengthen it, you straighten the elbow, turn the palm down and press the back of the hand toward you.
Two details change how the stretch feels. First, both groups cross the elbow, so a bent elbow lets them slacken and you feel almost nothing. Keep the elbow straight. Second, several of these muscles run all the way to the fingertips, so where your fingers sit changes the stretch. A relaxed, curled hand stretches the wrist muscles. Open, straight fingers pull in the finger muscles too, and that is the version most people skip.
What the evidence actually says
Two findings are worth knowing before you build a habit around this.
The first is about how much stretching alone can do. A systematic review of workplace interventions for upper limb musculoskeletal problems, published in Occupational and Environmental Medicine, pooled 26 newer high and medium quality studies with 35 from an earlier review and graded 30 different intervention categories. It found strong evidence for exactly one: workplace resistance training. Stretching programmes, mouse use feedback and forearm supports all came out at moderate evidence. Adjusting the office workstation on its own drew moderate evidence of no benefit (Van Eerd et al., 2016). Stretching is worth doing and it feels good, but if it is the only thing you change, you are using the weaker lever.
The second is about timing, and it matters most if you lift. A systematic review of the acute effects of stretching found a clear dose response for static stretching: holds of 60 seconds or more per muscle group cost about 4.6% in performance, while holds under 60 seconds cost around 1.1%. It also found that the extra range of motion from any kind of stretching typically fades in under 30 minutes (Behm et al., 2016). So there is no reason to grind out three minutes of hanging wrist stretches before you deadlift. Keep pre-session holds short, do them close to your first working set, and put the long ones afterwards. The forearm stretches, step by step
Work through these with the elbow straight unless a stretch says otherwise. Hold each one for 15 to 30 seconds, which is the hold the Chartered Society of Physiotherapy gives in its own wrist exercise advice, and repeat it two or three times per arm. You want a firm pull, never a sharp one.
Wrist flexor stretch
Reach one arm straight out at shoulder height with the palm facing up and the elbow locked. Use the other hand to draw the fingers down and back toward the floor. You should feel it along the underside of the forearm, from the wrist toward the inside of the elbow.
The mistake almost everyone makes here is letting the elbow soften. Turn your palm properly upward first, then lock the elbow, then pull. If you feel nothing, that is usually the reason.
Wrist extensor stretch
Same arm position, palm now facing the floor. Use the other hand to press the back of the hand down and in toward your body so the fingers point at the ground. The pull runs along the top of the forearm toward the outside of the elbow.
This is the one desk workers need most and do least, because the extensors are the muscles holding your hand up over the keys all day. Do it with the fingers relaxed first, then repeat with the fingers held straight to bring the finger extensors in.
Kneeling desk or floor stretch
Kneel on the floor, or stand at a desk. Place both palms flat on the surface with the fingers pointing back toward your knees or your body, elbows straight. Rock your weight back slowly until you feel the flexors pull. To flip it, turn the hands over so the backs of the hands are flat, fingers still pointing toward you, and rock back gently for the extensors.
The back-of-hand version is intense, so start with very little weight through the arms. Keep both palms or both hand backs in full contact, because lifting a corner is how people cheat the stretch without noticing.
Prayer and reverse prayer
Press your palms together in front of your chest, fingers up, then lower the hands toward your waist while keeping the palms flat and the elbows lifted. Stop where you feel the pull in the underside of the forearms. For the reverse, press the backs of the hands together with the fingers pointing down, and raise the elbows.
Useful in an office because it needs no surface and looks like nothing. Sitting at a meeting table, you can run both directions in under a minute.
Finger extension stretch
Bunch your fingertips and thumb together as if holding something small. Loop a thick elastic band around all five, then open the hand slowly against it until the fingers are spread, and let it close under control. Ten to fifteen slow openings per hand. Without a band, use the other hand to gently draw each finger and the thumb out and back.
This is the counterweight to a day spent closing the hand. Nothing in typing, gripping or lifting trains finger extension, so it is usually the weakest and stiffest direction you have.
Forearm rotation
Tuck the elbow into your side, bent to 90 degrees, thumb pointing at the ceiling. Turn the palm slowly to face up, hold for a few seconds at the end, then turn it to face down and hold there. Six to eight slow turns per side.
Rotation is a forearm movement, not a wrist one, and it is easy to fake by swinging the shoulder. Pinning the elbow to your ribs stops that. Anyone who uses a screwdriver, a racket or a barbell will notice one side rotating less freely than the other.
Thumb side stretch
Make a loose fist with the thumb tucked inside the fingers. Keeping the fist closed, tip the whole hand down toward the little finger side, as if pouring from a jug. Ease in slowly and hold for 15 to 20 seconds.
This targets the tendons on the thumb side of the wrist, the ones that get sore from phone scrolling, mouse clicking and lifting a baby car seat. It can be sharp, so approach it far more gently than the others.
Nerve glides: when tingling is not a tightness problem
If your symptoms are pins and needles, numbness, or a buzzing that wakes you at night, stretching harder is the wrong tool. Those are nerve symptoms. The NHS lists numb hands, tingling or pins and needles, and a weak thumb or difficulty gripping among the signs of carpal tunnel syndrome, and says those symptoms are usually worse at night.
A median nerve glide looks like a stretch but is not one. Hold the arm out to the side at shoulder height, palm up, elbow straight. Ease the wrist back so the fingers drop toward the floor and tilt your head toward that same arm at the same time. Then reverse both ends together: let the wrist come up to neutral as you tilt your head away. Moving the neck and the wrist in opposition is the whole point of a glide. One end of the nerve takes up slack as the other end gives it back, so the nerve slides through its tunnel rather than being pulled tight from both directions at once. Work slowly through 10 repetitions, stay well short of end range, and do not hold any position. If the tingling increases, reduce the range or stop.
Be realistic about what this does. A Cochrane review of 16 trials covering 741 people with carpal tunnel syndrome found limited and very low quality evidence of benefit across the whole family of exercise and mobilisation treatments (Page et al., 2012). A later systematic review of 13 clinical trials concluded that standard conservative care is still the more appropriate option for pain relief, with neural gliding as a possible complement to speed up recovery of function (Ballestero-Pérez et al., 2017). Glides are low risk and worth a try alongside proper advice. They are not a substitute for it. The CSP also notes that a resting splint at night, or a working splint during the activity that sets symptoms off, can help, and that weakness in the hand muscles is a reason to get seen quickly.
How do I stretch my wrists after typing all day?
The problem with waiting until the end of the day is that the strain has already accumulated. UK guidance on display screen work is specific on this point: take short breaks often rather than longer ones less often, and 5 to 10 minutes every hour beats 20 minutes every two hours (HSE, work routine and breaks). You do not need the whole break for your arms. Three minutes of it will do.

Two setup changes are worth making at the same time. Keep the wrist roughly level with the forearm rather than cocked up over a high keyboard, and rest the forearms on the desk or an armrest so the extensors are not holding the hand up unsupported. Forearm supports and mouse use feedback both reached moderate evidence in the workplace review above, which is the same grade as stretching and better than adjusting the desk alone.
Why do my forearms hurt when lifting?
Usually one of three things, and they need different answers.
The first is a straightforward pump. Heavy rows, deadlifts, carries and hangs keep the flexors under near-constant tension, blood pools, and the forearm swells and burns. Uncomfortable, not damaging, and it settles within minutes of racking the bar. If it does not settle when you stop, it is not a pump. Loosen your grip between reps and let the hand open fully at the top of a carry rather than clamping the whole set.
The second is a range problem at the wrist rather than a muscle problem. A front rack, a barbell press or a bottom-of-press position all need real wrist extension. If your extensors and the palm-side tissue are stiff, the wrist gets pushed to its end range under load and complains. That is a mobility fix, and the kneeling desk stretch above is the closest thing to the position that hurts.
The third is tendon pain at the elbow. The NHS describes tennis elbow as pain on the outside of the elbow that gets worse when you lift or bend the arm, grip objects or move the wrist, and it lists computer work such as typing or using a mouse among the repetitive activities that bring it on. Its guidance is to see a GP if you still have elbow pain after resting it and trying self-care for at least two weeks (NHS, tennis elbow). Pain on the inside of the elbow instead is the flexor tendon equivalent, and lifters with a heavy pulling programme get it more often. Neither responds well to aggressive stretching. Both respond to backing off the aggravating grip work and building load back gradually.
A wrist and forearm warm-up before you lift
- Thirty seconds of open and close: make a full fist, then spread the fingers wide, moving continuously. This warms the tissue without lengthening it.
- Ten slow forearm rotations per arm, elbow pinned to your side.
- Ten controlled wrist circles per arm in each direction.
- Kneeling desk stretch, both directions, roughly 20 seconds each. Keep it short so you stay well under the 60 second threshold where static holds start costing force.
- For pressing days, add ten slow rocks into wrist extension with your bodyweight through flat palms, easing in and out rather than holding.
Save the longer flexor and extensor holds for after training, when a small drop in force output does not matter and you have a warm arm to work with.
Strengthen after you stretch
This is the part that decides whether any of it holds. Resistance training was the single intervention with strong evidence in the workplace review, ahead of stretching, and the wrist exercises the CSP publishes for carpal tunnel syndrome are built on repetitions and holds rather than stretches alone: three sets of 10 wrist bends holding five seconds, three sets of 10 finger bends, and three sets of 10 hand squeezes holding five seconds each.

Easing tension between sessions
Stretching lengthens the muscle. It does not do much for the tender spots that build up in the forearm belly and the base of the thumb after a long day. For those, pressure works better.

When to stop stretching and get it checked
- Numbness, persistent pins and needles, or symptoms that wake you at night. Those point at a nerve rather than a tight muscle.
- Weakness in the hand, dropping things, or trouble with buttons and keys. The CSP is clear that hand muscle weakness needs help quickly.
- Elbow pain still there after two weeks of rest and self-care, which is the NHS threshold for seeing a GP about tennis elbow.
- Pain that is sharp rather than a pull, or that gets steadily worse over days of stretching.
- Swelling, redness or heat around the wrist or elbow, or symptoms that started with a fall or an impact.
Also worth saying: complete rest is not the answer either. The NHS is explicit that resting the affected area for more than a few days leaves it weaker and less flexible. Reduce what aggravates it, keep moving within comfort, and build the load back up.

Where to start
Pick the two stretches that match your day. If you type, the extensor stretch and the finger extension work are the ones you are missing. If you lift, the kneeling stretch and the forearm rotations will do more for your front rack than anything else here. Run the three-minute desk reset once an hour rather than saving it all up, keep pre-session holds short, and add two or three minutes of squeeze and extension work most days so the range you gain has some strength behind it. Numbness, weakness or elbow pain that will not settle needs a professional, not a longer stretch.
